How to Build a Simple Resistance-Training Program

A simple resistance-training program builds a repeatable routine around major muscle groups, with demands that can change as performance improves.

Resistance training can become complicated very quickly when every possible exercise, loading method, and programming option is considered at once. A basic program does not need that level of complexity to be useful. What matters first is creating a routine that is clear enough to follow consistently and flexible enough to remain useful as training experience grows.

A general resistance-training program should include exercises that involve the major muscle groups. Multi-joint exercises can train several muscles at once and may provide an efficient foundation, while more targeted exercises can be added when they serve a particular purpose .1,2

For general adult health, resistance exercise should be performed at least two days per week . That benchmark is not an optimal schedule for every goal or person. Recovery needs also vary with the amount and difficulty of training, the muscles involved, and the person’s training experience. For that reason, the spacing between sessions does not need to follow one universal interval .1,3

Exercises should also be performed with technique suited to the movement, the training goal, and the individual’s abilities. Partial ranges can also have a place when they fit the specific exercise, training purpose, or available range of motion. Full range of motion is not mandatory in every circumstance, however. Partial ranges can be appropriate for particular goals, preferences, limitations, or injury constraints .1,4

A resistance-training program does not have to remain unchanged as performance improves. Variables such as resistance, repetitions, sets, or exercise selection can be adjusted over time so that the training continues to provide an appropriate stimulus .1,2

A basic resistance-training program is useful because it creates something that can be repeated, evaluated, and gradually developed rather than rebuilt from scratch every few weeks. Complexity can always be added later when it serves a clear purpose. Early on, a simple program that can be performed consistently provides enough structure to learn how the exercises feel, see how performance changes, and make future adjustments with a reason behind them.
