When Carb Loading Makes Sense

Carbohydrate loading raises muscle glycogen before prolonged endurance events, helping sustain performance when carbohydrate supplies become limiting.

The big pasta dinner before a race has become almost synonymous with carbohydrate loading, but the real strategy involves more than one oversized meal. For endurance athletes, the goal is to begin a demanding event with well-stocked muscle glycogen stores rather than trying to “load up” at the last minute. This approach becomes most relevant when exercise is long enough for carbohydrate availability to play an important role in maintaining performance.

Carbohydrate loading is used to increase muscle glycogen stores before prolonged endurance competition, particularly when the event lasts around 90 minutes or longer. The usefulness of the strategy depends on the demands of the event rather than on an exact time threshold .1

A typical loading strategy is spread across the final 36 to 48 hours before competition rather than concentrated into the night before. During that period, an intake of about 10 to 12 grams of carbohydrate per kilogram of body mass per day is commonly recommended. In practice, the exact intake may need to be adjusted for factors such as gastrointestinal tolerance, overall energy needs, and the specific event .1

Starting with fuller glycogen stores can matter once prolonged exercise begins. Higher pre-exercise glycogen stores can help sustain endurance performance and may delay fatigue when carbohydrate availability becomes limiting. The size of the benefit, however, varies between events and athletes. For shorter events, the advantage is generally less clear because muscle glycogen is less likely to become a major performance limitation .1

That context also helps distinguish carbohydrate loading from everyday training nutrition. The very-high-carbohydrate intake used for prolonged competition is generally not required throughout routine training. Routine training nutrition can instead be matched to the changing carbohydrate demands of individual sessions and recovery needs .1

Carbohydrate loading makes the most sense when it matches the demands of the competition rather than being treated as a ritual before every race. Its purpose is to prepare the muscle for a period of unusually high carbohydrate demand, not to change how an athlete eats every day. When it is planned appropriately and practiced in advance, it becomes one part of a broader race-fueling strategy rather than simply an excuse for an oversized pre-event meal.
